This past Saturday I worked with @ashbby.j and @moniellie working up to some heavy sets of front squats, back squats, deadlifts, hip thrusts and bulgarian split squats. Just goes to show you that you ain't gotta do all these crazy new exercises to get results y'all. Stick to what works and that's the fundamentals!!!

Throwback to when I was wearing a 4xl on the left, no neck, always tired/ zero motivation or energy to do anything but sit down every chance and eat. To being filled with negativity and all around.. a dick to almost everyone. Versus to the person I am today, size medium shirts, can see my neck.  Energized and motivated to keep an active and healthy lifestyle, attitude is a lot better (few setback days 😅🤷🏻‍♂️). To having goals and achieving them! So glad to have changed my life around... -

🔥DENSITY TRAINING FOR FAT LOSS🔥⁣⁠

One of our favorite programs at KRF for fat loss is density training.⁣⁠
⁣⁠
For a 30 minute workout, we will have 3 eight minute circuits with 3 exercises in each. Typically we’ll have clients do 8 reps of each exercise. This makes it easy to remember and thus simple to execute.⁣⁠
⁣⁠
The “8/8” workout is a great sweet spot because 8 reps is enough to make it a meaningful set, but not so much that you wipe yourself out.⁣⁠
⁣⁠
The key is setting up in a small area, moving quickly between movements and keeping your heart rate elevated.⁣⁠
⁣⁠
The density piece comes from packing more work in the same amount of time, i.e. making your workout “denser”. We always set a goal of doing a minimum of 3 rounds and then increasing the number of rounds you do the next time you go through that workout.⁣⁠
⁣⁠
You could also, of course, increase the weight and do the same number of rounds the next workout. Both are great ways to increase the intensity of the workout.⁣⁠

Do you obsess over the scale??
I used to🙋🏼‍♀️🤦🏼‍♀️

In the past I would weigh myself every single day.. every morning, evening, sometimes 3-5x per day. It was horrible, if I didn’t like what I saw in the morning it would completely change my mood and I would be fighting the negative self talk for the rest do the day. I was obsessed with it.

I want you to know that the scale does not define you, and it isn’t the best way to track your results!

If you are currently weighting yourself daily and it is negatively impacting your day try taking a step back and weight yourself once a week, once every 2 weeks, or once a month and see if that helps. I personally barely weigh myself now because I know that is isn’t the best for my mental health and it doesn’t show my true progress. There are so many factors that go into why your weight might be fluctuating!

Focus on how you feel, how your clothes fit, take progress photos📸, and measurements. And most importantly- LOVE your body for everything it is and does for you!

Massive shoutout out to my client that recently invested her time and money into my service and was willing to trust my process - look what happened!⁣⁣

This client embarked on a 12 week journey with me in attempt to learn about training, nutrition and programming. We had a strong focus on learning about the process as a whole and wanted to find a process that would fit in with a normal working life whilst allowing some flexibility with food at social events.⁣⁣

THE UPDATE

Today’s AM check-in, with photos taken upon wake. Its only been 3 weeks since my last physique-update post but we’re producing changes fast and so update frequency will naturally match.
•
Hovering around 101kg for the last couple weeks, but body weight is of (relatively) little relevance here. Food is being upped almost weekly now with digestion ability prioritised when choosing nutrient placement/timing - we’ve worked to be in a position where every calorie is being used effectively. Appetite is higher than it ever had been - but ease of getting food is also just comes with being smart about it (again in relation to digestion, periods of insulin sensitivity etc.)

There are still ALOT of holes to fill here; a lot of growing to be done. 3 weeks until we transition into a TRT/cruise period leading up to the start of prep. All-in-all around 30-35 weeks out today depending on show choice - and falling in love with the process more and more every week. 🏆

Mostly I’m screaming because @xfinity is having some kind of nationwide outage thus leaving me with the inability to work on the things on my list for the day...so I may as well get some ice cream!! I hate when things like this happen. I was in such a groove too...hmph.

🍓 De todos los que os he traído en estas últimas publicaciones, es el de peor composición por los añadidos que tiene entre sus ingredientes pero, al menos para mí, está muy muy rico. Así que por tomar uno de vez en cuando no va a pasar nada.

Don’t rush your sets.

When I was younger in the gym I would rush my sets to meet a new PB & claim I’d made progress when in fact I just made my tempo & range of motion worse.

I see it a lot from younger guys in the gym rushing sets, not really feeling the muscle & claiming progress has been made which in some respects it has but as @calum_themusclementors would say “we’re here to train muscles, not movements”

Which should be at the forefront of your mind on EVERY set.

Cable press here for sets of 12, fantastic movement in this block & already up 5kg since week 1.

What a leg day to do after returning from holiday jet lag is gone now after this for sure.

Last week before going away 8 plates a side was hit for 8 reps (reverse band hack squat) before a triple drop set which was hell.

Today I wanted to test my limit with 8.5 plates a side (340kg total) this shit was heavy as you can see from the shaking on the way up, no better man than @conor_carlson to shout at you to ensure you are getting them reps!

After this it was a triple drop set with 7/5/3 plates per side, this was my second exercise after a pre exhaust of the quads, I was ready to go home, but still had 7 exercises left with multiple drop sets coming! -
Next week we work on 8 plates a side until 10-12 reps are moving with ease, the goal is to be moving 10 plates a side for reps which isn’t too far away now if progress keeps up at this rate!

How deep should you squat?

Here’s a simple drill to figure your current squat depth (can be improved, more on that later)

At the bottom of your squat position, your pelvis may turn under called “butt winking” . And instead of having tension through your lower body, which is what you want, the tension is transferred to your low back....FYI, not great
